They divide effort levels into ranges based on a percentage of your maximum heart rate, helping you train smarter rather than just harder. Each zone places a different demand on the body and delivers specific benefits, from recovery to peak performance.
Lower zones, such as Zone 1 and Zone 2, focus on building a strong aerobic foundation. These efforts feel comfortable and sustainable, allowing your body to improve efficiency, burn fat for fuel and recover between harder sessions. This is where most endurance training should take place.
As intensity increases into Zone 3 and Zone 4, your breathing becomes heavier and the workload more challenging. These zones improve cardiovascular fitness, stamina and your ability to sustain faster paces by raising your lactate threshold.
At the highest intensities, Zone 5 and beyond, effort becomes maximal and short-lived. These zones develop speed, power and VO₂ max, but should be used sparingly due to their physical demands.
Zone 1 – Very Light (50–60% HRmax)
Zone 1 is where movement feels effortless and restorative. You should be able to breathe comfortably and hold a conversation without strain.
This zone plays a crucial role in recovery, helping your body flush out metabolic waste, reduce muscle soreness and restore energy systems after harder sessions. It’s also ideal for beginners building confidence or returning from injury.
While it may feel “too easy,” consistent time in Zone 1 supports long-term cardiovascular health and resilience. Although it shouldn’t dominate your program, neglecting this zone can lead to fatigue and burnout, making it an essential but often underestimated part of a balanced training routine.
Zone 2 – Light (60–70% HRmax)
Zone 2 is the foundation of endurance training. Effort feels easy and sustainable, allowing you to talk in full sentences.
This is where your body becomes more efficient at using oxygen and burning fat for fuel.
Spending time in Zone 2 strengthens your heart, improves mitochondrial function and builds the aerobic base needed for higher-intensity work.
Zone 3 – Moderate (70–80% HRmax)
Zone 3 sits in the middle ground—comfortably hard but sustainable for longer periods. Breathing becomes more noticeable and conversation is possible but broken.
This zone improves cardiovascular capacity and muscular endurance However, it’s often called the “grey zone” because it’s not easy enough for full recovery or hard enough to maximise high-intensity gains.
It should make up a smaller portion of your training—around 10–20% of weekly volume. Used strategically, it helps bridge the gap between easy endurance work and intense intervals.
Zone 4 – Hard (80–90% HRmax)
Zone 4 is where training becomes challenging and highly purposeful. Breathing is heavy, speech is limited to short phrases and focus sharpens.
This zone targets your lactate threshold—the point at which fatigue starts to build rapidly—making it essential for improving speed endurance and performance.
Training here teaches your body to tolerate and clear lactate more efficiently. Because of its intensity, Zone 4 should be used sparingly, it usually accounts for about 5–10% of your total training time.
Recovery between sessions is crucial, as overuse can lead to fatigue or injury.
Zone 5 – Very Hard (90–100% HRmax)
Zone 5 represents near-maximal effort and is reserved for short, intense bursts of activity. Breathing is rapid, talking is nearly impossible and the effort feels unsustainable beyond a few minutes.
This zone is key for improving VO₂ max—the maximum amount of oxygen your body can use—which directly impacts speed and high-intensity performance.
Due to the physical demand, this zone should make up only a small portion of your training—around 2–5% per week..
Zone 6 – Max Effort / Anaerobic Power (All-out)
Zone 6 is the highest intensity level, involving explosive, all-out efforts that can only be sustained for seconds.
This is pure anaerobic work, relying on immediate energy systems rather than oxygen. It develops fast-twitch muscle fibres, power, acceleration and neuromuscular coordination.
Because of its extreme intensity, training in Zone 6 is brief and infrequent, such as short sprints or plyometric-style efforts.
Full recovery between efforts is critical to maintain quality and prevent injury.
